Menopause is a significant transition in a woman’s life, but it doesn’t have to be overwhelming.
In my practice, I see the transition into menopause up close and personally (quite literally!), and how it impacts busy women, just like you. Here’s the deal: You can manage the changes that come with this natural phase of life, without sacrificing your time or well-being.
Whether we are juggling work, family, or personal commitments, there are simple, effective strategies that can help us navigate menopause with confidence and ease.
This guide is all about offering practical, easy-to-implement solutions for managing menopause symptoms. Busy women like us don’t have hours in the day to devote to complex routines! So, let’s get down to the basics—small adjustments that can make a big difference.

Common Menopause Symptoms
Menopause symptoms can vary greatly from woman to woman. While some breeze through it with minimal discomfort, others experience a variety of symptoms that can impact daily life. Some of the most common symptoms include:
- Hot Flashes: Sudden feelings of heat that can leave you sweating, red-faced, and flustered.
- Night Sweats: Hot flashes that occur during the night, often disrupting sleep.
- Mood Swings: Emotional highs and lows that seem to come out of nowhere.
- Sleep Disturbances: Trouble falling asleep or staying asleep, often exacerbated by night sweats.
- Vaginal Dryness: A decrease in natural lubrication that can cause discomfort, especially during intercourse.
- Pelvic Floor Changes: Weakening of the pelvic muscles, which may lead to urinary incontinence or discomfort.
While these can be bothersome, there is good news: managing menopause symptoms doesn’t have to be difficult. There are simple solutions we can adopt without completely overhauling our daily routine. Let’s break them down.

Simple Solutions for Managing Menopause Symptoms
Hot Flashes & Night Sweats
If hot flashes and night sweats are your main challenges, you’re not alone. These sudden surges of heat can strike at any time, but we don’t have to suffer through them!
1. Dress in Layers: Wearing layers allows us to quickly remove a piece of clothing when we feel a hot flash coming on. Choosing breathable fabrics like cotton can help us regulate our body temperature.
2. Keep a Fan Nearby: Whether at work or at home, having a small fan can be a lifesaver. Having a fan on our desk or near our bed can help us cool down fast.
3. Stay Hydrated: Sipping cold water throughout the day can help keep our body temperature in check. Plus, staying hydrated is just good for overall pelvic health!
4. Breathing Exercises: If we feel a hot flash starting, we can try practicing deep, slow breathing. Deep breathing has been shown to reduce the intensity of hot flashes. We can also incorporate mindfulness techniques to help manage the stress that often accompanies these moments. Try inhaling for a count of four, holding for four, and exhaling for four—this easy technique can help reduce the severity of a hot flash.
5. Cool the Sleep Environment: For night sweats, we need to make sure our bedroom is as cool as possible. Using a fan, investing in moisture-wicking bed sheets, and keeping a cold drink on our nightstands can help. Cooling pillows are also great for staying comfortable during sleep!

Sleep Disturbances
Sleep disturbances are one of the most common complaints during menopause. Managing menopause well looks like managing our sleep. Dealing with night sweats or just finding it hard to fall or stay asleep? Try these quick and easy tips:
1. Create a Bedtime Routine: A regular bedtime routine signals to our bodies that it’s time to wind down. This doesn’t need to be elaborate. Simply turning off screens an hour before bed, dimming the lights, and reading a book or doing some light stretches can help cue the body to relax. (Need support here? See what the Sleep Foundation has to offer!)
2. Limit Caffeine and Alcohol: While a morning coffee is fine, try to cut off caffeine by midday. And though a glass of wine might feel relaxing, it can interfere with your sleep quality later. Opt for herbal teas in the evening, especially calming varieties like chamomile or lavender.
3. Try Meditation or Deep Breathing: A few minutes of deep breathing or meditation can do wonders to calm the mind and lessen the tossing and turning. Apps like Headspace or Calm offer guided meditations that are short, easy to follow, and can help calm the mind for sleep.
4. Keep a Sleep Journal: Sometimes understanding the pattern of our sleep issues can help. A simple sleep journal where we can note what time we go to bed, how many times we wake up, and how we feel in the morning can help us identify triggers or routines that might be interfering with our rest.

Mood Swings
We all experience emotional ups and downs from time to time. Menopause, however, can throw our moods into a bit of a rollercoaster ride. The good news is, there are simple strategies to balance our moods:
1. Get Moving: Exercise is one of the best ways to regulate mood. Don’t worry—an intense workout isn’t necessary to reap the benefits.Even a quick 10-minute walk can help boost endorphins and improve moods.
2. Spend Time Outdoors: Natural light and fresh air can have a tremendous effect on our mental health. Spending a few minutes outside each day—whether it’s taking a walk, gardening, or simply sitting in the sun with a cup of tea—can go a long way.
3. Practice Yoga or Stretching: Yoga isn’t just for flexibility—it’s a fantastic way to relieve stress and improve moods. Even just five minutes of gentle stretching can help release tension from our bodies and calm our minds.
4. Journaling: If we are feeling overwhelmed, writing down our thoughts can help us process our emotions. Even a few minutes a day can help us reflect and gain perspective on what we’re feeling.

Vaginal Dryness
A common symptom in managing menopause that doesn’t always get the attention it deserves is vaginal dryness. However, it’s an issue that can easily be managed with the right tools.
1. Use Vaginal Moisturizers: Vaginal moisturizers are an easy, low-maintenance solution to dryness. They work by replenishing moisture in the vaginal tissues and can be used regularly to maintain comfort.
2. Apply Lubricants During Intercourse: If discomfort is experienced during intercourse, a water-based or silicone-based lubricant can make all the difference. It’s quick, easy, and helps ensure that sex remains enjoyable and pain-free.
3. Consider Pelvic Floor Exercises: Strengthening the pelvic floor muscles through PT exercises can help maintain vaginal health and improve overall pelvic function. These exercises are easy to do and can be performed just about anywhere—no gym required! Read below for my best exercise recommendations

Pelvic Health Tips for Menopause
As a pelvic health physical therapist, I can’t emphasize enough the importance of maintaining pelvic floor health, especially during menopause. (I actually wrote a full article about it!) The pelvic floor muscles support your bladder, uterus, and rectum, and they can weaken as estrogen levels drop.
1. Kegel Exercises: Kegel exercises are a simple way to strengthen the pelvic floor muscles. Aim for 10 contractions, holding each for 5 seconds, several times a day.
2. Pelvic Tilts: This easy exercise can help relieve tension in the lower back and strengthen the core muscles. To do it: Lie on your back with your knees bent, flatten your back against the floor, and tilt your pelvis up slightly. Hold for a few seconds, then release.
3. Squats: Squats aren’t just great for the legs—they’re also a fantastic way to strengthen the pelvic floor. To do it: Stand with your feet shoulder-width apart, lower into a squat, and focus on engaging your pelvic floor as you stand back up.

Self-Care Strategies for Managing Menopause
Self-care is essential, especially during menopause. And, it doesn’t have to take hours out of our day. Here are a few ways to incorporate self-care into a busy schedule:
1. Take 5 Minutes for Yourself: Whether it’s deep breathing, meditation, or simply sitting quietly with your thoughts, taking five minutes for yourself can help reduce stress, relax the body, and center your mind.
2. Combine Activities: Busy women are masters of multitasking! Try combining self-care with daily tasks. For example, you can do pelvic floor exercises while brushing your teeth or stretch while waiting for your coffee to brew.
3. Hydrate Regularly: Keep a water bottle with you throughout the day to stay hydrated. This not only helps with hot flashes but also keeps your skin healthy and energized, and helps pelvic floor health!
4. Mindful Eating: You don’t need to overhaul your diet, but try to incorporate nutrient-dense foods like leafy greens, nuts, and whole grains that support hormone health. If time is tight, prep snacks or meals in advance to grab on the go. The biggest tip? Try to eat slowly and mindfully. It’s good for your gut and your overall mental health.

TL;DR
Managing menopause doesn’t have to be complicated or time-consuming. With just a few simple changes, we can make a big difference in how we feel. As abusy women, prioritizing our health can sometimes feel like a challenge, but it’s all about finding small moments and easy solutions that fit into our daily routine.
Whether it’s taking a few minutes for a walk, using a fan to ease hot flashes, or doing quick pelvic floor exercises, these small actions can add up to improved well-being and a smoother menopause journey.
